Your feet are your foundation. Whether you are squatting, lunging, running, jumping, or simply moving through daily life, the way your feet connect with the ground influences everything above them: your ankles, knees, hips, trunk, and spine.
When your feet move and work the way they should, your lifts will feel stronger and more stable. But when your feet lack mobility or control, other parts of your body may start compensating, which can make movement less efficient and increase strain elsewhere.
This article breaks foot training down into five key areas: big toe mobility, intrinsic foot stability, extrinsic foot stability, tibial rotation, and loading and plyometrics.
1. Big Toe Extension
Your big toe does a lot more for you than you think. It plays an important role in helping you push-off the ground, stay balanced, and a stable base when you move.
When big toe extension is limited, your body often finds ways to compensate — your heel may lift, the arch may collapse, or the foot may rotate outward. Over time, that compensation can make walking, running, lunges, split squats, step-ups, and other lower-body movements less efficient and unstable.
A mobile big toe helps your foot become more stable as you push off the ground, allowing you to transfer force more effectively through your legs and into the rest of your body. Without it, the calves, Achilles tendon, knees, hips, or spine may take on extra stress.
Think of the foot as your final connection to the ground. The better it can move, support you, and push off, the easier it is to produce power in movements like squats, lunges, sled pushes, sprinting, and jumping.

2. Intrinsic Foot Stability
The small muscles in your feet play a big role in how stable, strong, and connected you feel from the ground up.
Intrinsic foot stability helps support your arch, and keep your foot connected to the ground. This gives your ankle, knee, hip, and trunk a stable base to work from.
This matters during exercises like squats, deadlifts, glute bridges, step-ups, lunges, split squats, and single-leg RDLs — especially when balance, control and lower-body alignment are required.
A simple place to begin is the short foot drill, which builds awareness and control of the inner arch of the foot.

3. Extrinsic Foot Stability
While the intrinsic muscles create stability inside the foot, the extrinsic foot muscles that run between your foot and lower leg help control how your foot and ankle move.
These muscles help your foot move up, down, in, and out while keeping it stable when you’re putting weight through it. That means better arch support, cleaner ankle alignment, stronger push-off, and improved support for the knee and hip.
This series targets the key players: calves for plantarflexion, tibialis anterior for dorsiflexion, tibialis posterior for arch support and control, and the peroneal muscles for lateral ankle stability and push-off.

4. Tibial Rotation
Tibial rotation is the shin bone’s ability to rotate internally and externally on the thigh bone — and it plays a major role in how the foot, ankle, knee, and hip work together.
When your tibia can rotate well, your lower body can move more smoothly and distribute force more evenly. This can support better knee tracking, smoother foot mechanics, and getting into deeper squats or split squats.

5. Loading and Plyometrics
Your feet and lower body don’t just need to be strong – they also need to be able to handle and produce force. This is important for everything from walking and running to jumping, lifting and playing sports.
Loading drills and plyometrics train your body to absorb force, control your landing, and quickly produce force when you need it. They also help improve coordination, balance, and your ability to move with power.
